Warm up
5 x 100 as odds swim, evens 25 drill/25 build. 10 rest 

Main:  
5 x 500 (1min rest between each) as:
1st:   Moderate
2nd:  Easy
3rd:  25m Sprint / 75m moderate
4th: Easy
5th: Hard
    
Warm Down 200 Easy
